Plank Hold
The isometric plank is the most fundamental core-stabilization exercise in calisthenics. You hold a horizontal plank on forearms and toes with the entire core firing isometrically against gravity for the target time.
What it really trains
Contrary to popular belief, the plank is not mainly a rectus abdominis exercise. It intensely trains the transverse abdominis (deep corset), internal and external obliques, serratus anterior, glutes, and paraspinals. Total trunk stabilization.
Technical execution
Forearms on the floor, elbows directly under the shoulders. Toes on the floor. Body in a completely straight line from head to heels. Squeeze the glutes maximally. Brace the core as if about to take a punch to the abs. Head aligned with the spine—neither lifted nor dropped.
Form checks
Hips neither pike up (inverted V) nor sag (excessive lordosis). No lateral trunk rotation.
Goal
60 perfect seconds is the base standard. Advanced athletes: 3-5 uninterrupted minutes.
